What is inflammation — and why does it matter?

Inflammation is, at its root, a protective mechanism. When you cut your finger or fight off an infection, the redness, swelling and heat you experience are signs that your immune system is doing exactly what it should — mobilising resources to heal and protect.

The problem arises when this same process runs chronically, at a low level, across years or decades. Chronic low-grade inflammation is now understood to be an underlying driver of many of the most common and complex conditions in modern health: type 2 diabetes, cardiovascular disease, autoimmune conditions, gut disorders, joint problems, fatigue, and many others.

The good news is that diet is one of the most powerful levers we have to influence the inflammatory state of the body — and the research is strong enough that "anti-inflammatory eating" is no longer fringe thinking. It is mainstream clinical nutrition.

What anti-inflammatory eating actually means

There is no single "anti-inflammatory diet" — no set of rules you have to follow precisely. Instead, there is a well-evidenced framework of foods and patterns that consistently reduce inflammatory markers, and a corresponding set of dietary patterns that increase them. Understanding the principle allows you to apply it flexibly across your own life and food preferences.

The most researched dietary pattern for inflammation reduction is the Mediterranean diet — abundant vegetables and fruits, olive oil as the primary fat, legumes, wholegrains, oily fish, nuts, seeds, herbs and moderate amounts of animal protein. What it's low in is equally important: ultra-processed foods, refined sugars, industrial seed oils and processed red meats.

The foods that reduce inflammation

Oily fish — salmon, mackerel, sardines and anchovies are rich in omega-3 fatty acids (EPA and DHA), which directly reduce the production of pro-inflammatory prostaglandins and cytokines. Aim for two to three portions per week.

Colourful vegetables and fruits — the pigments in vegetables and fruits are phytochemicals with antioxidant and anti-inflammatory properties. Aim for variety and volume: the broader the range of colours on your plate, the broader the spectrum of anti-inflammatory compounds you're consuming.

Olive oil — extra-virgin olive oil contains oleocanthal, a compound that inhibits the same enzyme as ibuprofen (COX-1 and COX-2). Regular consumption is associated with reduced inflammatory markers and improved cardiovascular outcomes.

Turmeric — curcumin, the active compound in turmeric, is one of the most well-researched anti-inflammatory plant compounds. To maximise absorption, combine it with black pepper (piperine increases curcumin bioavailability by up to 2000%) and a healthy fat.

Ginger — contains gingerols and shogaols, which have anti-inflammatory and antioxidant effects. Useful both as a flavouring and as a digestive support.

Legumes — beans, lentils and chickpeas are high in fibre, which feeds anti-inflammatory short-chain fatty acid production in the gut. They are also low-glycaemic index, supporting blood sugar balance.

Nuts and seeds — particularly walnuts and flaxseed for their omega-3 content; all nuts provide vitamin E, magnesium and polyphenols that support anti-inflammatory pathways.

Green tea — rich in EGCG (epigallocatechin gallate), a catechin with potent antioxidant and anti-inflammatory properties.

The most common mistake people make when trying to eat anti-inflammatorily is attempting to overhaul everything at once. That approach rarely works, and the pressure to be "perfect" can actually generate cortisol — which is itself pro-inflammatory.

Instead, start with additions, not subtractions. For one week, focus on adding one anti-inflammatory food each day. An extra handful of berries. A tablespoon of flaxseed in your porridge. A portion of oily fish you don't normally have. Swapping olive oil in place of butter or sunflower oil for cooking.

Once the additions feel easy, the subtractions often follow naturally — because you've less room in your diet and less appetite for the foods that were filling the gap.

Anti-inflammatory eating and complex chronic conditions

For those living with specific chronic conditions — gut disorders, kidney disease, autoimmune conditions, cancer — anti-inflammatory eating needs to be applied with awareness of how it interacts with your specific health situation. Some anti-inflammatory foods are high in the very nutrients that need to be managed in conditions like CKD. Others may need to be temporarily avoided during flares. The principle remains relevant, but the application needs to be thoughtful and personalised.
